It’s been ten years since the inception of the Progressive Calisthenics Certification. In that time, hundreds of trainers from all over the world have been certified in bodyweight exercise. Countless PR’s have been set and lifelong friendships have been made.

On October 1-2, Momentum Fitness in New York City will be hosting the ONLY Progressive Calisthenics Certification on the calendar. That’s right: this is the only PCC currently scheduled, so if you ever wanted to attend, now is the time.

At every PCC, amazing things happen. There is no question that this event will supercharge your calisthenics training like nothing else. Here’s why:

1. The Most Complete Programming

PCC London: Rise Of The Underground

This was one for the record books.

For our fourth foray into the UK, we revisited The Commando Temple in the Deptford section of Southeast London. In many ways, Deptford reminds us of our hometown Brooklyn, New York.

You see, like people, landscapes and neighborhoods change. The first time we visited Deptford, it was rough and sketchy, with only a few businesses and seemingly endless dirty streets. But that was a few years ago.

Now, in 2018, once-abandoned buildings have given way to specialty shops selling artisanal cheeses, craft beer or pricey handmade trinkets. People who used to be scared to visit Deptford (and Brooklyn, for that matter) now flock downtown for street fairs, festivals and fancy espressos. Things change.

That said, there is one venue in this “up-and-coming” neighborhood that kept its underground roots, remaining brutally intense and completely hardcore: The Commando Temple.

“The Temple,” as its members call it, is a sanctuary of positive energy and fearless training. It’s also the perfect home for the Progressive Calisthenics Certification!

Yet as amazing as “The Temple” is, the group of calisthenics freaks in attendance was even more impressive! Bodyweight warriors, yoga practitioners, fitness professionals and street workout enthusiasts from a total of seven countries—even as far as India—showed up to share in the experience, train their hearts out, and learn a thing or two along the way.

It is always a mind-blowing affair to behold, as we explored bodyweight progressions encompassing the most fundamentally basic, to the most extremely advanced. Human flags flew, muscle-ups soared and pistols prevailed as we all drew in from this epic training session.

It should come as no surprise that the Progressive Calisthenics Certification always attracts a group of particularly strong females. This time was no exception!

At the end of each PCC, when the Century testing is finished and the certificates have been handed out, we like to give everyone one more chance to jump on the pull-up bar if there is something they’ve been wanting to give another shot. Inevitably, someone hits a move for the first time that eluded them all weekend. Once again, the PRs continued late into the final day.

Neighborhoods change, things come and go, but experiences like this make people stronger and provide lasting inspiration.

Speaking of changes, this was our final three-day event. The PCC will be switching to a two-day format beginning with our next workshop in Beijing this summer. Two-day events in Austin, NYC and Holland are all on the books as well in the months ahead.

PCC Torrance: Once In A Lifetime

And you may find yourself in another part of the world…

That’s what tends to happen when we instruct Dragon Door’s Progressive Calisthenics Certification, the first and best bodyweight training certification on the planet. In fact, in the nearly five years since its inception, the PCC has taken place in dozens of cities and numerous countries, spanning across four of the seven continents.

I guess you guys really love your pull-ups!

Last week, my brother Al Kavadlo and I, along with PCC Team Leaders Annie Vo and Grace Kavadlo, headed from New York to LA for California’s fifth PCC workshop. To say that it was an amazing experience would be to gravely understate the sentiment. This was one for the record books. But more about that later…

The event took place at Kettlebells South Bay, my personal favorite training facility in all of LA County. This self-proclaimed “unconventional training” center features built-in human flag poles, super-high ceilings and more pull-up bars than you could shake a stick at. But for me, the best part of the weekend by far, was the people in attendance.

The energy that filled the room really had to be experienced in order to be believed. As anyone who’s ever been to a PCC can personally attest to, the combined vivacity that erupts when you get a group of calisthenics fanatics together is inexplicable. It’s no wonder there were so many personal records set! From muscle-ups, to pistol squats, and even a one-arm dragon flag, a multitude of first time feats of strength, balance and skill were achieved!

It warms my heart and feeds my soul to be part of the chemistry. But to be clear, I was only a piece of the equation. Everybody played their role in the magic. It was truly a shared experience.

We celebrate the successes of the person next to us. In encouraging them to do better, we also bring out the best in ourselves. That’s really one of the most spectacular parts of the calisthenics community. When you take your neighbor by the hand, you both bring out the best in each other.

And you my ask yourself, has there ever been a PCC where everyone in attendance passed the infamous Century?

Yes. Once in a lifetime there was. And this was it. I told you this was one for the record books!

That’s right; every single man and woman in attendance performed 100 proper reps—40 stellar squats, 30 perfect push-ups (or knee push-ups), 20 hanging knee raises and 10 powerful pull-ups (or Aussie pull-ups). Never before had this happened in nearly fifty certifications around the globe.

Will it ever happen again? I couldn’t say. But you can. That’s right—I hope to see you, dear reader, at a PCC down the road. We’ll see if lightning strikes twice.

Big congratulations to all the newly certified PCC Instructors. You’ve raised the bar for us all and I thank you.

Progressive Calisthenics Returns To Beijing

Last week, the Progressive Calisthenics Certification made its return to Beijing, China for the third time in just 18 months. Once again, I had the esteemed pleasure and honor of traveling to the Far East to lead a group of forty calisthenics enthusiasts through the school of Street Workout.

And what a thrill it was!

Based on the teachings of Paul “Coach” Wade’s best-selling Convict Conditioning series, the PCC is a three day, experiential course that not only teaches all the bodyweight basics like push-ups, pull-ups and squats, but also the more elite moves like muscle-ups, human flags, bar levers and more!

The course also details a magnitude of progressions, regressions, teaching methodologies, principles and programming, which can be employed for a lifetime of personal practice and shared instruction. We don’t just show you the moves—we give you the tools!

The incredible group in attendance included calisthenics die-hards hailing from China, Taiwan, Korea, South Africa, Italy and even the good old USA! One of my favorite aspects about calisthenics is that it unites and celebrates people from different cities, countries and continents. There’s nothing quite like traveling half-way around the world and meeting new people who feel like old friends.

Beyond geographic boundaries and cultural divides, the bodyweight brother- and sisterhood prevails. It’s very much a family affair.

This team of Beijing bad-asses was a particularly strong group. On the very first day, history was made when four of the attendees performed a one-arm pull-up! It’s been said that only one in 10,000 people can pull off this incredible feat of strength. Indeed, Beijing was host to a fantastic crew of calisthenic killers!

In fact, I’m always blown away by what I see at the Progressive Calisthenics Certification. It’s a place where new life experiences are made, shared and celebrated. The personal records set (and the personal bonds born) live on, even after the workshop has commenced.

When all is said and done, it went by too fast. The three days we spent in Beijing were magnificent and I’ll never forget them. I look forward to PCC’s return to the Forbidden City. Until then, I’d like to thank our partners at Beijing Science and Technology Publishing for organizing this event, the University of Physical Education for the use of their phenomenal facility, and of course—and most of all—everyone who made the voyage to train with me, dare with me and become a certified PCC Instructor! Congratulations to you all!

PCC Goes Commando

I’d heard big things about the Commando Temple gym in London from Al and Danny after the previous Progressive Calisthenics Certification there, so I had high expectations going into last weekend’s event.

This would be the third time the PCC was happening in Great Britain, but it was my first time visiting the legendary Commando Temple. Despite the hype, it was even better than I expected!

The Temple is nothing like your typical gym, which tends to be bloated with treadmills, stationary bikes, and machines. It is truly a playground for DIESEL people! There is tons of floor space, pull-up bars of every width, a Swedish ladder, full-sized parallel bars and even customizable human flag handles.

I was immediately impressed and knew it was going to be an event of epic proportions. Still, nothing could prepare me for the energy and excitement that took place throughout the weekend.

As a self-professed geek, I was thrilled to see that the walls are covered in comic book and superhero art. Everywhere you look there’s a figurine or picture with inspirational action icons!

The superheros pictured on the walls weren’t the only superheros in the room. Just like the unassuming Clark Kent turns into Superman at the blink of an eye, these polite British chaps turned into full-blown calisthenics beasts once they were unleashed on the bars!

The guys weren’t the only ones getting in on the action, either. There were some Wonder Women in this group as well. I love connecting with other ladies who share my passion for calisthenics. As a female, it’s empowering to be on the forefront of a movement that is typically dominated by men. However, at every PCC we are spreading the word that pull-ups and push-ups aren’t just for the boys. The ladies of PCC never fail to impress me with their strength and solidarity.

As always, the PCC brings people together from all over the world. Though there were many local Londonites in the house, attendees came from places as far and varied as Senegal, South Africa, Italy, Greece, Belgium and Ireland. We were all united by our passion for calisthenics and our desire to improve. And improve we did! There were more PR’s set than I can ever recall seeing at a PCC workshop. Pistols were firing, flags were flying and handstands were happening everywhere.

The whole weekend went by in a flash! When all was said and done, we were left with new friends and a great group of newly certified progressive calisthenics trainers. It’s an honor to teach and share what I’ve learned so far in my journey, and it’s a privilege to be a part of this wonderful movement. My favorite thing about the PCC is how it brings out the best in people. We all have a superhero inside of us.

Progressive Calisthenics Comes To Boston!

In 1858, Dr. Oliver Wendell Holmes, Sr. famously referred to the city of Boston as “the hub of the solar system.” This past weekend, Boston could have been called “the hub of the calisthenics system,” as this historic American city hosted the first Progressive Calisthenics Certification ever held in the New England area.

I was lucky to be there and play witness to this amazing weekend. Here’s how it went down:

Day One

I treasure the first day of the Progressive Calisthenics Certification. Participants from different backgrounds, varied walks of life and numerous locations gather, wildly excited by the prospects, yet still unsure exactly what to expect. But if there is one thing that I’ve learned from my journey as a trainer, a calisthenics practitioner, a PCC instructor and a human being, it’s that bodyweight culture brings people together. In classic PCC fashion, we entered the room as strangers but left as family. From one-arm push-ups to full press flags (even a first-time one-arm pull-up!), many PRs were recorded—and multiple bonds were made. The calisthenics wrecking crew muscled up to the challenge and then some. The excitement in the room was contagious and the energy was priceless.

Day Two

PCC was pure beast mode the second day! The morning began with leg progressions, ranging from squats and lunges, to pistols and beyond, followed by back bridges in all their forms. It was fantastic to see people coming out of their comfort zones and stepping up to the challenge. Attendees helped each other bring out their best, training hard and stretching their boundaries.

Following floor holds such as the L-sit and dragon flag, the afternoon found us back up on bar for front and back lever progressions. The feats of strength, balance and flexibility were rivaled only by the solidarity and encouragement.

Day Three

The final day of the Progressive Calisthenics Certification is always bittersweet. As the attendees are celebrating their physical prowess and accomplishments, they are also preparing for the whirlwind weekend to come to an end. But the truth is, it’s just the beginning.

Now that we’ve all met and trained with each other, it’s on us to keep it going in the future. In addition to the new moves and skills we’ve acquired, we’ve also adopted a new family in our calisthenics brothers and sisters.

Five Tips to Crush the Century

As a recently christened Progressive Calisthenics Certified coach, the Century Test is very fresh in my mind. The Century tests multiple qualities: speed, strength, endurance, and also has fairly strict technique standards for each rep of your squats, push-ups, hanging knee raises, and pull-ups/Australian pull-ups. Even though it’s not what I’d call easy, don’t let me fool you, the Century Challenge is defeatable, nay, crushable, if you prepare for it properly. Stay with me as I lay out the groundwork for what made me successful when it came time to test on the final day of my PCC.

First off, if any of the guys and gals out there who attended the June 2016 PCC in NYC are reading this…wow! We had some seriously strong individuals attend the PCC in New York, and there were a handful of people who were doing things above and beyond what I’ve ever seen in person before: freestanding handstand push-ups, stand-to-stand bridges, strict muscle ups and human flags. It was seriously impressive. Yet when it came time to do the Century, some of the same people who were performing those moves met it with a huge amount of apprehension, as if they had not prepared for it properly.

Here’s the thing: The Century is NOT a test of pure strength, it is a test of strength-endurance. You don’t need to be the biggest or strongest in order to destroy the 8 minute mark, but you need to train for it in a very specific way to minimize your time and need for recovery. Start preparing for it months in advance to give yourself a few attempts at it to see how you’re progressing, and make tweaks to it. Also, watch the videos of Al, Danny, and Adrienne demonstrating it. These videos were a serious help to me, because they gave me reference points for how quickly it could be done, and also made the technique standards appear more clear to me.

Rather than rehash technique standards for the Century, I’m going to assume you already know them, and if you don’t, go make sure to follow the link above first and then come back and finish this article. But I will say that in order to crush the Century, start by incorporating the following strategies in your training:

1. Use the specificity principle to your advantage.

The test goes squats first, then push-ups, then knee raises, then pull-ups/rows. You should train the exercises in this order in your workouts, even if you are not doing the exact variations included in the Century test (i.e. you’re training movements in the same family of exercises, but not necessarily the ones specifically tested).

For added benefit, minimize your recovery time between those movements, transitioning from one to the next with little to no time between. This will prepare your body, and your mind for moving quickly. Remember, I’m helping you prepare to CRUSH the Century, not just pass by the skin of your teeth. Move with purpose.

2. Be confident doing push-ups that are harder than the ones tested in the Century.

Push-ups are one of the toughest parts of the Century Test, just because there are so many of them. If your pushups stink and you practically exhaust yourself doing them, you will set yourself up to fail when it comes to doing the pull-ups/Aussies because by then your arms will be shot.

In Convict Conditioning terms, this means guys should be able to comfortably do Close Push-ups and Uneven Push-ups, and ladies should feel confident doing 1/2 and Full Push-ups. Even if it’s only for a few reps, working at a strength level that is higher than what is required of you on test day is a smart idea. Your goal should be to have those pushups feel EASY come test time.

3. Save time in the hanging knee raise by mastering the hollow body position.

When hanging on the bar, the hollow body position is achieved by making a slight posterior tilt with the pelvis (belly button tucked up toward your chin), and actively pulling the bar down towards the floor. If you can hold this position, you should start to be able to do your knee raises faster and cleaner than when you just hang out like a limp string bean. Practice explosively pulling your knees to your chest and forcefully extending them straight, all while maintaining the hollow body position, so you don’t sway around like a flag in the breeze.

4. Train your knee raises and pull-ups back to back.

This is the tip that made the Century such a snap for me. I tested myself a few times before heading to NYC in June, and each time I was able to complete the entire Century in under three minutes. How? When I hopped up on the bar to do my knee raises, I never let go when transitioning to do my pull-ups.

Though it made training higher level strength pull-up exercises harder, it did make me improve my strength-endurance, which is the number one quality tested by the Century. I even went one step farther with myself and purposefully trained my knee raises slowly 5 seconds up, 5 seconds down to force my grip strength to be challenged, then proceeded to get after the pull-ups, which was a real challenge. It over prepared me for the test, which was what I was after!

5. Over-train your grip strength to have peace of mind come test day.

If you lack grip strength, you will fail the Century. Don’t let that be the reason you failed, when grip training is so easily supplemented into a regular training program.

  • Do it first, when you’re fresh. It makes the rest of your workout challenging.
  • If you’re a gal, I recommend being able to hang on the bar for a minimum of 60 seconds, preferably more. Overcompensate in your training by hanging from a towel in one hand, and the bar in the other. Build up to 60, then repeat with two towels. If you can do this, your grip is good.
  • If you’re a guy, the twin towel hang for 60 seconds is my minimum recommendation, but would prefer if you could hang from the bar by one hand for at least 30 seconds each, and possibly with your hands stacked one on top of the other on a towel for 30 seconds each.

Again, make sure your grip is way better than what is required for the Century, and you’ll have peace of mind when it comes test day.

Progressive Calisthenics Returns to Australia

I just flew home from Australia and boy are my arms tired…from teaching the PCC, of course!

Last weekend the Progressive Calisthenics Certification returned to Australia for our first ever event in Sydney, and it was one for the ages!

Attendees traveled from all parts of the continent in order to be part of this incredible event. We had folks from Brisbane, Adelaide, Melbourne and even Perth come to Sydney to partake in progressive push-ups, pull-ups, muscle-ups and more. As usual, there was an eclectic mix of calisthenics enthusiasts including personal trainers, martial artists, yogis, dancers, and many others. The Aussie crowd had amazing energy and PR’s were happening faster than we could keep up with!

The PCC attracts candidates who love both bodyweight training as well as helping others. Everyone got to do a lot of both throughout the weekend. The egos were left at the door as this group of energetic enthusiasts egged each other on towards unbelievable feats of strength and athleticism. From L-sits, to pistol squats, to muscle-ups, we ran the entire calisthenics compendium, and had a blast doing it.

This was Dragon Door’s first time partnering with the Australian Fitness Network to produce an event, and I think it’s safe to say it will not be the last. The progressive calisthenics movement continues to grow in Australia and it just took a giant leap forward! Be Prepared for the Time of Your Life

Where do I begin? I guess the best place to start is to say that if you haven’t been to the PCC yet, GO! I’ll wait while you go sign up. You won’t be sorry.

I had the PCC on my workshop wish list for quite some time. I was maybe halfway through the first day, my mind already being sufficiently blown away by what we were learning, when I thought “geez, what on earth took you so long to do this?”

The PCC was different from any other certification I have attended. There was a certain energy in the air amongst the participants from the moment we walked in the door. A lighter energy, an inherent sense that this workshop was going to be a lot of fun.

I think the fact that the workshop starts with Al Kavadlo essentially telling us that he had no expectations for what we could and could not do immediately releases any nerves the participants may have. He tells us to have fun and try new things, but that some skills take months or years to achieve at their highest levels of progression.

The name of the certification embodies the very principles of this method. Everything is progressive. But because everything is progressive, at the same time everything can be regressed. As such, everyone can participate in some way, to the level that is appropriate for them on that particular day.

The energy amongst the participants, however, is magnifying, inclusive and inspiring. As you’re working within your small group or with your partner, you suddenly hear an eruption of cheering next to you as someone reached a personal best on something they have either been working on, or with a skill they just tried for the first time. Sometimes, you find that the cheering is for you. Often you find the courage and the encouragement to try a skill that may have scared you.

The participants don’t just cheer when the achievement is met, they cheer for each other as they make these attempts. This is all in an effort to try something new and to learn what each progression of an exercise feels like. If you try but don’t achieve the skill, they still cheer for you just for trying.

The skills themselves look like feats of superhuman strength, and some definitely are. But at the same time, they are playful. This playfulness just adds to the fun energy in the air. Each day is wrapped up with tallying all of the personal records on each skill that we learned. To see how many hands are raised for the PRs and to see them posted on John Du Cane’s Facebook page is that much more empowering and inspiring for the next day and for the future.

Of course, just like all the Dragon Door certifications, you always make new friends at the workshop. That’s another thing that the Kavadlos tell you from square one. That you will make some deep connections with people and leave with a bunch of new friends that are all part of the PCC family. Perhaps you’ll even find yourself practicing some of your new-found skills with your new family on the subway one evening after dinner!

When you go to the PCC, be prepared to accomplish things you never thought possible. Be prepared to learn how to advance your own skills while bringing back a host of smaller chunks that you can use with your clients. Be prepared to look at every street sign or every kind of pole or bar in a new way. Be prepared for the time of your life.

PCC New York: A Very Special Homecoming

Every single Progressive Calisthenics Certification is unique and I’m grateful to have played a part at these amazing experiences. As I write this, we’ve certified over 500 trainers all over the world. Australia, Germany, Holland and California are just a few of the marvelous places that this PCC journey has taken us (and to which PCC is returning!) But like Dorothy Gale noted in the 1939 classic motion picture The Wizard of Oz: “There’s no place like home.”

You see, my brother and PCC lead instructor, Al Kavadlo are from the streets of New York. We were born and bred here. So was the Street Workout movement. It’s a very special homecoming as both our biological family and our progressive calisthenics family have their roots in this concrete jungle where dreams are made.

2.UNIVERSITY

The bodyweight beasts who showed up to lay it all on the line this weekend were every bit as impressive as this city itself! Calisthenics freaks from around the world made their way to the downtown streets of Manhattan, venturing from all over the United States, and even from as far as India and South Africa.

Emotions ran high all weekend as many spectacular feats of human achievement were demonstrated. We were witness to mighty muscle-ups, spell binding human flags and rapid fire pistol squats. It’s truly amazing every time we get to join forces with like-minded people of your caliber. Together, we always bring out the best in each other.

3.MUSCLEUP

Progressive Calisthenics is the great equalizer. No matter where you came from, or what your skill level is, you can find challenges, learn lessons and gain strength. We are not about competing with each other; we are about being the best versions of ourselves.

4.FLAG

Along that note, we do not just improve physically when we train and play together. Nor do we simply gain education when we learn from each other. We also establish deep, impassioned connections during this shared experience. Beyond the realm of fitness and knowledge is a human interaction, which is arguably the most fantastical component of all. We love getting to know you!

As is always the case at PCC, an incredibly impressive group of women were in attendance. Anyone under the often-perpetrated misconception that bodyweight training is a boys’ club seriously needs to re-evaluate their position. Half the instructor team and a third of the attendees were empowered females. Like I said, Progressive Calisthenics is indeed the great equalizer!

Yes, we made many profound ties this weekend and built amazing friendships. We even brought PCC back home to New York City. But this weekend was especially wonderful for me for another reason: Sunday was Father’s Day. If you’ve read my first Dragon Door publication Everybody Needs Training, then you know that it was the birth of my son Wilson that inspired me to become a personal trainer in the first place. His existence gave me the desire to do some good for the world. Prior to this weekend, Wilson had seen me train (and trained alongside me) too many times to count, but he had never witnessed a Progressive Calisthenics Certification… until now!

My own parents made an appearance as well. Three generations of Kavadlos under one roof! It was an incredible feeling that they finally got to see what exactly Al and I do. There was also something else that made Father’s Day extra memorable in the PCC community: This was the first certification to have a father and son team in attendance. Together they shared the splendor. What a weekend!

It is indeed a family affair. In fact, everyone in attendance is now part of the global family of PCC. Welcome, my brothers and sisters! You are one of us! So spread the joy, preach the word and share your love of calisthenics. The posse’s gettin’ bigger.
